You Tube upload formats?

Any recommendations on best You Tube upload formats and ideally free / safe software to do the conversion? I'm currently viewing my race video's using Quick Time but it takes hours (literally) to upload in that format (c. 1.3GB files). You Tube is prompting me to use a more optimised format for uploading but I've no idea what would be best. Answers on a postcard pls!
